Hiking has a reputation problem in the fitness world. It's the thing you do on holiday. It's a walk with better views. Meanwhile runners and cyclists talk about Zone 2 like it's a skill you need a lab and a power meter to acquire.
Which is backwards. An uphill trail is one of the cleanest, most reliable ways to hold a genuinely aerobic heart rate for two hours — no pace anxiety, no traffic lights, no treadmill boredom. The catch is that the trail decides the intensity, not you. Ten percent grade and you're working hard whether you meant to or not. And your watch will happily show you numbers that look alarming compared to the same heart rate on a flat run.
So this is a guide to reading the trail honestly: what Zone 2 actually looks like on a hike, why your heart rate does what it does on climbs and descents, and how to structure hikes so they build fitness instead of just beating you up.

Why hiking feels easier than it is
Two things make hiking sneaky.

The talk test is the only gauge you need on the trail
The talk test works because speech and breathing share plumbing. When your ventilation starts climbing past the point where you can comfortably exhale enough air for a full sentence, you've crossed the first ventilatory threshold — the top of Zone 2.
On a hike, that means:
- Full sentences, slightly breathy — you're in Zone 2. This is the target.
- Short phrases, then a breath — the top edge of Zone 2 or creeping into Zone 3.
- Three or four words at a time — Zone 3, comfortably hard. Useful sometimes, not the base of a training week.
- One or two words — Zone 4 and above.
Because hills control everything, the talk test also tells you how to manage terrain. If you can't speak a full sentence on a climb, the climb is your interval — that's fine, that's a hill repeat with a view. If you want the whole hike to be Zone 2, you need to slow the climb or shorten the grade, which might mean zig-zagging, shortening your stride, or simply choosing a mellower trail.
Why your heart rate climbs so fast on an uphill
Walking uphill at 10-15% grade raises your heart rate as much as jogging on flat ground for many people, and it does it within a couple of minutes. There are a few reasons stacked together:
- Gravity is a workload multiplier. Every vertical metre is work you have to do against a constant force. Steeper grade means more energy per step, so more oxygen demand, so higher cardiac output.
- More muscle mass is active. Climbing recruits your glutes, hamstrings, and calves far more than flat walking does. More working muscle means more blood flow needed and less blood returning to relax the heart between beats.

That's why comparing the heart rate of a flat run to the heart rate of a climb is a mistake. They're different exercises.
Downhills: low heart rate, high recovery cost
The descent is where hikers get fooled in the other direction. Your heart rate drops — often well into Zone 1 — so your watch says easy. Gentle descents on soft ground are cheap. Steep descents on rock, with a heavy pack? That's a leg day. Treat it like one.
What the research actually says about hiking
Hiking isn't placebo exercise — the evidence has been accumulating.
