If your true max is 190 but your watch thinks it's 175, your "Zone 2" becomes 105–122 bpm instead of the real 114–133. You'll either drift into Zone 3 without realizing it or hold back unnecessarily. Multiply that by every run, every week, and your entire training structure drifts.

This is also why two people the same age can have completely different experiences on the same workout. One person's "easy jog" is genuinely another person's threshold effort.

Why the 220 minus age formula fails

The 220 − age formula comes from a 1971 paper by Fox and Haskell, who compiled data from a handful of studies — and even they described it as an estimate for population averages, not individuals. It has never been a good predictor of any single person's max heart rate.

Here's what the research actually shows:

  • Standard deviation is roughly ±10–12 bpm. That means about a third of people are off by 10+ beats per minute in either direction.
  • It gets worse with age. Studies comparing formula estimates to measured values find the gap widens for older adults, and the formula tends to underestimate max heart rate in people over 40 — often by 10–20 bpm.

You can measure HRmax with a hill, a track, or a treadmill. The principle is always the same: progressively increase effort until your heart rate stops climbing — that plateau is your max.

Before you start: If you have any cardiovascular condition, are over 45 and new to exercise, or get chest pain or unusual breathlessness during exertion, check with a doctor first. This is a maximal effort test; it should feel hard.

Option 1: The hill repeat test (best for runners)

Find a hill that takes 2–3 minutes to run up at a hard effort. A moderate incline (5–8%) works well. Do this after a proper warm-up:

  1. Warm up for 10–15 minutes with easy jogging and a few gentle strides.
  2. Run up the hill hard — a strong, sustained effort, about 90% of what you think your max is. Jog back down slowly to recover fully (3–4 minutes, until your breathing is calm).
  3. Repeat, slightly harder. On the second and third reps, push to what feels like maximum effort in the final 30 seconds.
  4. Note the highest number your watch records during the last rep. That's your max heart rate — or within a beat or two of it.

If the third rep's peak is within 1–2 bpm of the second, you've found your ceiling. If it keeps climbing, do a fourth rep. The plateau is the signal.

Option 2: The track test

No hill? Use a flat track or road:

  1. Warm up for 10–15 minutes with easy jogging.
  2. Run 800 meters at a hard pace — around 90% effort. Recover with 3–4 minutes of easy jogging.
  3. Run another 800 meters at full effort, pushing hard through the final 200 meters.
  4. Check the peak: if rep 2 beats rep 1's peak, do one more 800 at maximum effort.

Option 3: The indoor alternative

If you prefer the gym or it's winter, use an exercise bike, rower, or treadmill:

  • Bike/rower: 3 × 3 minutes with 3 minutes easy recovery between efforts. Increase resistance each rep; give everything in the last 30 seconds of the final rep.
  • Treadmill: set a challenging speed and increase the incline 1–2% every minute until you can't continue. Your max is the highest reading in the last minute.

Whichever option you choose, two practical tips make the test reliable:

  • Wear a chest strap if you have one. Optical wrist sensors (including Apple Watch's) can lag or lose accuracy at max effort, especially with arm movement. A chest strap like a Polar H10 is the gold standard for a test like this. If you only have a wrist watch, keep your arm still on the last rep and check the peak manually.
  • Don't test on tired legs. Do it on a fresh day, after a rest day or an easy day, with food and water in you. Testing while fatigued or dehydrated will give you a number that's too low.

How to update your watch afterward

Once you have your number, make your devices use it — otherwise the test only helped you once.

  • Apple Watch: Open the Health app on your iPhone → Browse → Heart → Cardio Fitness → Workout Settings.   • Once a year is plenty for most people.
  • After any big training block you're unlikely to see a change — again, training doesn't raise your max — so don't retest expecting improvement.
  • If you're setting new zone-based training and your last test was more than a year ago, retest.
